Pilates Bar Individual Workout Moves

Eight foundational moves for your Pilates bar and resistance bands — a complete full-body session you can do in your living room. Work through them in order, or pick the moves that match today's goals.

Before You Start

Three rules for every move

Check your band anchoring before each set — the band should be secured under your arch, not your toes. Move slowly in both directions; the return is half the exercise. And if a rep breaks your form, the set is over — quality beats quantity, every time.

01 Squat Press

Legs · Shoulders · Core
  1. Stand on the center of the band with feet shoulder-width apart, bar racked at shoulder height, palms facing forward.
  2. Sit back into a squat until your thighs are near parallel, keeping your chest tall.
  3. Drive up through your heels and press the bar overhead in one fluid motion.
  4. Lower the bar back to your shoulders as you descend into the next rep.
Coach's tip: Exhale on the press, inhale on the way down. Aim for 3 sets of 10–12.

02 Standing Bicep Curl

Biceps · Forearms
  1. Stand on the band with both feet, holding the bar at thigh height with an underhand grip.
  2. Pin your elbows to your sides and curl the bar toward your chest.
  3. Squeeze at the top for one second, then lower slowly on a 3-count.
  4. Keep your torso still — no swinging or leaning back.
Coach's tip: Step wider on the band for more resistance, narrower for less. 3 sets of 12–15.

03 Overhead Press

Shoulders · Upper Back
  1. Stand on the band, feet hip-width, bar at shoulder height with palms forward.
  2. Brace your core and press the bar straight overhead until your arms are fully extended.
  3. Avoid arching your lower back — ribs down, glutes lightly squeezed.
  4. Lower under control back to shoulder height.
Coach's tip: If the band pulls the bar forward, move your grip slightly wider. 3 sets of 8–12.

04 Bent-Over Row

Back · Rear Shoulders · Biceps
  1. Stand on the band, hinge forward from the hips to about 45 degrees, back flat.
  2. Let the bar hang at arm's length below your shoulders.
  3. Pull the bar to your lower ribs, driving your elbows back — not out.
  4. Squeeze your shoulder blades together, then lower slowly.
Coach's tip: Think 'proud chest' the whole set to protect your lower back. 3 sets of 10–12.

05 Reverse Lunge

Glutes · Quads · Balance
  1. Stand on the band with your front foot, bar racked across your shoulders.
  2. Step your other leg straight back and lower until both knees reach 90 degrees.
  3. Drive through your front heel to return to standing.
  4. Complete all reps on one side before switching legs.
Coach's tip: Keep your front knee tracking over your toes. 3 sets of 8–10 per leg.

06 Glute Kickback

Glutes · Hamstrings
  1. Loop one foot into the band, holding the bar at your chest for stability.
  2. Shift your weight to your standing leg with a soft knee.
  3. Press the banded leg straight back and slightly up, squeezing your glute.
  4. Return with control — don't let the band snap your leg back.
Coach's tip: Small, controlled range beats big, sloppy swings. 3 sets of 12–15 per leg.

07 Seated Row

Back · Core
  1. Sit tall on the floor, legs extended, band looped around the arches of both feet.
  2. Hold the bar with both hands, arms extended toward your feet.
  3. Pull the bar to your lower ribs, keeping your spine tall and shoulders down.
  4. Pause, then extend your arms slowly to return.
Coach's tip: If your lower back rounds, bend your knees slightly. 3 sets of 10–12.

08 Standing Twist

Obliques · Core
  1. Stand on the band, holding the bar horizontally at chest height, arms extended.
  2. Keeping hips facing forward, rotate your torso slowly to one side.
  3. Return to center with control, then rotate to the other side.
  4. Move with your core, not your arms — the bar just goes along for the ride.
Coach's tip: Slow and controlled: 2–3 seconds per rotation. 3 sets of 10 per side.
