Why track body fat at all?
The bathroom scale has a blind spot: it can't tell fat from muscle. You can train hard for a month, gain muscle, lose fat, look visibly better — and the scale won't budge. That's demoralizing, and it's also misleading.
Body fat percentage tells the real story. Tracking it keeps you motivated when the scale stalls, and it warns you when weight loss is coming from the wrong place (muscle, not fat).
The Navy Method: body fat from circumference
The U.S. Navy developed a widely used formula that estimates body fat percentage from a few circumference measurements. It's not a lab-grade DEXA scan — but it's remarkably useful for tracking your trend over time, and it costs almost nothing. All you need is:
- A body tape measure

- A commitment to measuring the same way each time
Consistency is the whole game. Measure at the same time of day (first thing in the morning is ideal), under the same conditions, with the tape at the same tension.
Measurements for men
1. Neck
Measure the circumference of your neck just below the Adam's apple. Keep the tape perpendicular to the long axis of your neck — not tilted — and keep your shoulders relaxed and down.
2. Waist
Measure around your waist at navel level. Stand relaxed and breathe out normally — don't suck in your stomach. (We know it's tempting. The calculator can't be fooled, only fed bad data.)
Measurements for women
1. Neck
Measure just below the larynx, with the tape sloping slightly downward to the front, shoulders relaxed.
2. Waist
Measure at the narrowest point of your waist, without compressing the skin.
3. Hips
Measure around the widest point of your hips, keeping the tape level all the way around.

- Same time, same conditions. Morning, before eating, after using the bathroom.
- Don't chase daily changes. Hydration alone can move circumference measurements. Weekly or biweekly is plenty.
